VO2 max explained, and how to test yours
VO2 max is the largest volume of oxygen your body can take in, transport and use per minute during maximal exercise. It is written in millilitres of oxygen per kilogram of body weight per minute (ml/kg/min), and it is the most widely used single measure of aerobic capacity. A higher VO2 max means a bigger aerobic engine: more work available before you tip into anaerobic metabolism, and faster recovery between hard efforts.

For reference, well-trained amateur endurance athletes usually land between 55 and 70 ml/kg/min. Professional road cyclists and distance runners commonly test between 70 and 85, and the highest values ever recorded in laboratory VO2 max testing sit around 90. The cycling method starts from your functional threshold power. FTP sits at roughly 76% of maximal aerobic power, so the calculator scales your FTP up to MAP and puts it through the ACSM cycling equation, VO2 = 10.8 × watts / kg + 7. This is the most reliable field method available to a cyclist, because FTP from a proper 20 minute or ramp test is a hard, repeatable number. VO2 max calculator for running: the 12 minute run
Runners have used the Cooper test since 1968, and it remains the best-knownVO2 max test you can do without equipment. Warm up thoroughly, then cover as much distance as you can in exactly 12 minutes on a flat track. Convert the result with:
- VO2 max = (distance in metres − 504.9) / 44.73
- 2,200 m → about 37.9 ml/kg/min
- 2,600 m → about 46.8 ml/kg/min
- 3,000 m → about 55.8 ml/kg/min
The 12 minute run VO2 max test is pacing-sensitive: go out too hard and you will fade badly in the last three minutes and understate your capacity. Run it on a track, not a hilly road, and repeat it under the same conditions each time so the comparison is fair.
Heart rate method, no test required
If you have no power meter and no track, switch the method above to resting heart rate. The calculator then applies the Uth–Sørensen–Overgaard–Pedersen formula, VO2 max = 15.3 × (HRmax / HRrest). It costs you nothing but two heart rate readings, though it is only as good as those readings: take your resting pulse first thing in the morning before you get out of bed, and use a maximum heart rate you have actually seen in a hard effort rather than the 220-minus-age estimate, which can be off by 10 to 20 beats.
Field estimate or laboratory test?
Clinical VO2 max testing puts you on a treadmill or ergometer with a mask that measures expired gases while the workload ramps to exhaustion. It measures oxygen uptake directly rather than inferring it, and it is the reference standard. A field estimate typically falls within 10–15% of a lab value, which is plenty for benchmarking and for tracking change, but is not the number to quote as a medical measurement.
Whichever method you use, the discipline that matters is consistency. Test the same way, at the same time of day, in a similar state of freshness, every six to eight weeks. The absolute figure carries error, but that error is broadly constant, so the direction of travel is trustworthy even when the value is approximate.
How to raise your VO2 max
The most potent stimulus is accumulated time near VO2 max itself: intervals of three to five minutes at an intensity you could hold for about eight, with recovery roughly equal to the work, once or twice a week. Longer, gentler aerobic volume builds the cardiac output and capillary density those intervals draw on, and losing surplus body weight raises the relative figure directly, since VO2 max is expressed per kilogram.
